Exercising More But Still Not Losing Weight? Here’s Why Diet Matters More
If you are exercising regularly, working hard in the gym and still not seeing the change on the scales that you expected, the answer may not be another workout. Exercise is one of the most important things we can do for our health, but when the specific goal is fat loss, the science suggests that nutrition is often the more powerful place to start.


The Weight Loss Advice We Have Been Getting Wrong

In a recent episode of The Metabolic Classroom, metabolic scientist Professor Ben Bikman explores why exercise alone can produce much less weight loss than simple calorie calculations predict. His message is memorable: “Exercise to be strong. Eat smart to be lean.”


It sounds provocative, but the physiology behind it is important. The traditional weight loss equation suggests that if you burn several hundred additional calories through exercise, those calories should translate into a predictable reduction in body fat. In practice, the human body is much more adaptive.


Why Burning More Calories Does Not Always Mean Losing More Weight

Professor Bikman discusses research in which people completing higher amounts of supervised exercise lost considerably less weight than predicted from the calculated energy expenditure. The problem is not that exercise has stopped working. The problem is that the body can compensate.


That compensation can occur in several ways. Some people become hungrier and eat more after increasing their exercise. Others move less during the remainder of the day without realising it. A hard morning workout may be followed by more sitting, fewer steps and less spontaneous movement. Professor Bikman also discusses changes in background energy expenditure, meaning the total increase in daily energy expenditure may be smaller than the calories recorded during the workout itself.


Could Your Appetite Be Cancelling Out Your Workout?


Appetite is another important part of the equation. A vigorous workout can temporarily suppress hunger, but the longer term response can be very different. Research discussed in the episode shows that some people respond to increased exercise by increasing their food intake.


In one intervention, participants undertaking similar exercise programs experienced very different outcomes. Some lost substantial amounts of weight while others lost little or even gained weight. One of the key differences was subsequent food intake.


This is why the idea that we can simply exercise away an unstructured diet is problematic. A meaningful amount of energy can be consumed very quickly, while expending that same amount through exercise may require a considerable amount of time. A slightly larger meal, an extra snack or a few energy dense additions across the day can substantially reduce the deficit created by exercise.


So Is Exercise Overrated?


No. This is where the message often becomes misunderstood.

Exercise may not be the strongest standalone intervention for weight loss, but it is enormously important for metabolic health.

Skeletal muscle is one of the major tissues responsible for removing glucose from the bloodstream. When muscle contracts during exercise, glucose transporters known as GLUT4 move towards the surface of the muscle cell, allowing glucose to enter the muscle and be used for energy. Importantly, muscle contraction can increase glucose uptake through pathways that do not depend entirely on insulin.


Professor Bikman describes this as an insulin sparing effect because exercising muscle can clear glucose from the circulation without requiring the pancreas to produce a corresponding increase in insulin.


The Metabolic Benefits Continue After Your Workout


The benefit does not stop when the workout finishes. Professor Bikman explains that one exercise session can improve skeletal muscle insulin sensitivity for up to approximately two days.


This means the muscle becomes more responsive to insulin and better able to manage glucose. Regular exercise also increases the capacity of skeletal muscle to transport glucose over time, which is particularly important for people concerned about insulin resistance, prediabetes and metabolic health.


So exercise is doing far more than burning calories. It is improving glucose handling, insulin sensitivity, mitochondrial function, muscle strength and cardiovascular fitness.


The Scales May Be Hiding Your Progress


Exercise also changes body composition in ways the bathroom scales cannot detect. You may reduce visceral fat around the abdominal organs, improve waist circumference and gain or preserve muscle without seeing a dramatic change in total body weight.


Professor Bikman highlights research showing that visceral fat can decrease with exercise even when overall weight changes very little.


This is why body weight should not be the only marker of success. Waist circumference, strength, fitness and metabolic markers can provide a much more complete picture of what is happening physiologically.


If Fat Loss Is the Goal, Start With Your Food

 

This is where nutrition becomes particularly important.


If the primary objective is fat loss, nutrition gives us far greater control over the energy entering the body. A diet first approach does not mean eating as little as possible. It means creating an appropriate energy deficit while maintaining enough protein, vegetables, fibre and micronutrients to support health.


It also means structuring meals in a way that helps manage hunger and protect muscle during weight loss.


Protein is particularly important because weight loss should not simply be about becoming lighter. When energy intake is reduced, some lean tissue can also be lost. Adequate protein, particularly when combined with resistance exercise, helps support the preservation of skeletal muscle. Protein can also improve satiety, making an energy deficit easier to maintain.


Why Food Structure Matters

That is why Professor Bikman’s message is so useful. Exercise to be strong. Eat smart to be lean.


If you are exercising more but not losing the weight you expected, do not assume your exercise is failing. Your body may already be becoming stronger, more insulin sensitive and metabolically healthier. But if fat loss remains the goal, it may be time to look more closely at the food.
